The Focus Paradox
One of the most confusing aspects of ADHD and autistic cognition is the focus paradox: you can spend six unbroken hours deep in a special interest or novel problem, but you can't sustain 20 minutes on a routine report. This isn't a discipline problem — it's an interest-based nervous system at work.
Neurotypical focus operates on an importance-based system: "This matters, so I'll attend to it." ADHD and autistic focus operates on an interest-based system: "This is engaging, so I'll attend to it." When interest and importance align, neurodivergent people can outperform anyone. When they don't, it can feel like your brain has simply left the building.
Understanding this isn't just comforting — it's the foundation for building systems that actually work.
Executive Function: The Invisible Infrastructure
Executive function is the umbrella term for the cognitive skills that manage and direct other cognitive skills. Think of it as your brain's project manager. In ADHD and autism, this project manager is unreliable — not absent, but intermittent and easily disrupted.
What executive function covers
- Task initiation — starting things, especially uninteresting things
- Working memory — holding information in mind while using it
- Task switching — moving between activities without losing your place
- Planning and sequencing — breaking a goal into ordered steps
- Time estimation — knowing how long things will take (time blindness)
- Emotional regulation — managing frustration, boredom, and overwhelm during tasks
- Inhibitory control — resisting distractions and impulses
When people say "just do it" or "just focus," they're asking you to use the exact systems that work differently in your brain. The solution isn't trying harder — it's building external scaffolding that compensates for what the internal systems can't reliably provide.
Strategies That Work With Your Brain
Body doubling
Working alongside another person — even silently, even virtually — provides an external structure that helps many neurodivergent people initiate and sustain focus. The mechanism isn't fully understood, but it likely involves gentle accountability and social co-regulation. Options include:
- A friend or colleague working on their own tasks in the same room
- Virtual body doubling platforms or Discord servers
- Working in a café or library where others are also focused
- Having a video call running in the background (cameras on, no talking needed)
Time-blocking with visual timers
Abstract time is hard for many neurodivergent brains. External, visual representations of time passing help concretise what would otherwise be invisible. The Pomodoro technique (25 minutes on, 5 minutes off) is a starting point, but many people find shorter sprints more sustainable:
- 15–20 minute blocks for tasks that don't have natural interest
- 30–40 minute blocks for moderately engaging work
- No timer needed for hyperfocus states (but set a check-in alarm to ensure you eat, drink, and move)
Use physical timers (Time Timer is popular) or phone apps that show a visual countdown. Seeing time shrink makes it easier to sustain effort because the end is always visible.
Externalise everything
If your working memory is unreliable, stop relying on it:
- Capture immediately — when a task, idea, or reminder occurs to you, write it down within seconds. Not "later" — now. Use whatever is fastest: phone, sticky note, voice memo.
- Single trusted system — maintain one place where everything lives. Multiple systems create cognitive overhead as you try to remember which system has which information.
- Visual task management — kanban boards (Trello, physical sticky notes) work well because they make work visible and show progress in a way that lists don't.
- Checklists for routines — even routines you've done hundreds of times. On low executive function days, the checklist removes the need to remember what comes next.
Reduce activation energy
The hardest part of most tasks is starting. Reduce the barrier to entry:
- Pre-set your environment — before stopping work for the day, leave your workspace ready for the next session. Open the document, write the first sentence, lay out the materials.
- Two-minute rule — commit to just two minutes. Often, once you've started, the task becomes easier to sustain. If after two minutes you genuinely can't continue, you've at least made contact with the task.
- Novelty injection — do the same task in a different location, with different music, using a different tool, or in a different order. Novelty activates the ADHD interest system.
- Pair boring with pleasant — listen to music, a podcast, or have a favourite drink while doing unstimulating tasks. This provides enough dopamine to maintain baseline engagement.
Manage task switching
Context switching is neurologically expensive, and it's even more costly for neurodivergent brains:
- Batch similar tasks — group all email, all admin, all creative work into blocks rather than alternating.
- Transition rituals — before switching tasks, take 2–3 minutes to write down where you are and what your next step is. This creates a bookmark your brain can return to.
- Minimise interruptions — close unnecessary tabs, silence notifications, and communicate your focus times to others. Each interruption costs 15–25 minutes of recovery time.
The Role of Sleep and Hydration
Executive function is the first cognitive capacity to degrade under poor conditions. Sleep deprivation, dehydration, and low blood sugar each independently impair focus and task management — and their effects compound. Before blaming your ADHD or autism for a bad focus day, check the basics:
- Did you sleep adequately?
- Have you eaten and hydrated?
- Have you moved your body?
- Is your sensory environment manageable?
If any of these are off, address them before trying to push through with willpower. You're not fighting a focus problem; you're fighting a foundation problem.
Reframe the Narrative
Neurodivergent focus isn't broken — it's differently distributed. You likely have extraordinary capacity for deep, sustained attention in the right conditions. The goal isn't to force your brain into a neurotypical focus pattern. It's to understand your brain's conditions for engagement and systematically create those conditions as often as possible.
Track your focus levels alongside your other metrics. The data will show you what your brain already knows: focus isn't random. It responds to specific, identifiable conditions that you can learn to influence.
