Screen Time Is Not One Thing
"Screen time" can mean almost anything: focused work, admin, gaming, social media, messaging, video calls, online errands, or a quiet special-interest rabbit hole. For neurodivergent people, the number of hours matters, but the type of screen use often matters more.
Two hours of calm, predictable work may be less costly than 20 minutes of rapid switching between messages, news, notifications, and unresolved tasks. A long gaming session may feel regulating for one person and overstimulating for another. A video call may count as screen time, social contact, sensory demand, and masking load all at once.
That is why tracking screen time is most useful when you treat it as context, not a moral score.
Why Screens Can Hit Harder
ADHD and autistic nervous systems can be more sensitive to the patterns screens create:
- Fast novelty keeps attention hooked even after energy is low.
- Bright light and motion add visual stimulation that may build gradually.
- Notifications interrupt task flow and increase switching costs.
- Social feeds can combine comparison, conflict, uncertainty, and emotional labour.
- Late-night use can delay sleep cues, especially when interoception is muted.
The issue is rarely "screens are bad." The issue is that screens can override internal stop signals. You may not notice hunger, fatigue, eye strain, anxiety, or sensory saturation until the cost shows up later.
Look for the Delayed Effect
Screen time often has a lag. The difficult part may not happen while you are using the device. It may show up as:
- worse sleep quality that night
- lower focus the next morning
- higher sensory overload after several hours online
- increased anxiety after high-conflict or high-comparison content
- more difficulty transitioning away from the screen
- irritability when interrupted during hyperfocus
If you only ask "Did this feel bad while I was doing it?" you may miss the pattern. The more useful question is "What happened in the next 6-24 hours?"
Separate Useful Screen Time From Draining Screen Time
Try dividing screen use into broad categories for a week:
- Necessary: work, study, admin, appointments, transport planning
- Regulating: calm games, familiar videos, body-doubling calls, special interests
- Connecting: messaging, group chats, forums, social media with people you know
- Activating: news, conflict, fast scrolling, shopping, short-form video, multi-tab searching
- Avoidant: staying online because the next task feels too hard to start
You do not need perfect labels. The goal is to notice which kinds of screen use leave you more settled and which leave your nervous system noisier.
Track Thresholds, Not Rules
Rigid screen rules often fail because neurodivergent capacity changes from day to day. A realistic threshold depends on sleep, stress, sensory load, caffeine, hydration, social demands, and whether you are already in recovery debt.

You may find that three hours is fine on a rested day, but one hour of rapid scrolling is too much after poor sleep. Or you may find that screens are only a problem after a certain time of evening.
Build Gentler Friction
If screen time is affecting sleep or focus, start with friction rather than punishment.
Make stopping easier
- Set a timer that tells you to decide whether to continue, not one that shames you for continuing.
- Use a visible clock or progress cue so time does not disappear.
- Put the next activity physically nearby: water, medication, pyjamas, a book, headphones, or a stim toy.
- Leave yourself a written "next step" before ending work so returning later is easier.
Make late-night use less intense
- Lower brightness before you think you need to.
- Use warm display settings in the evening.
- Avoid high-conflict, high-novelty, or high-stakes content close to sleep.
- Switch from interactive content to predictable content when your body needs a wind-down bridge.
Reduce switching costs
- Batch messages instead of keeping every channel open.
- Use focus modes during task blocks.
- Close tabs at transition points, or save them into one list.
- Keep one low-stimulation screen activity available for recovery rather than relying on whatever the algorithm serves next.
When Screens Are a Support
Screens can also be accessibility tools. They can provide communication, sensory regulation, social connection, reminders, visual schedules, body doubling, and access to community. For some neurodivergent people, removing screens abruptly can increase isolation or remove an important regulation tool.
The aim is not to reduce screen time at all costs. The aim is to understand which screen patterns support your functioning and which ones quietly borrow capacity from tomorrow.
The Practical Goal
Track screen time alongside sleep, focus, anxiety, and sensory overload. Look for thresholds, timing effects, and content types. A useful plan is one that protects sleep and attention without removing the digital supports that genuinely help you function.
