Sensory Processing Isn't One-Size-Fits-All
Sensory processing differences are a core feature of autism and are increasingly recognised in ADHD as well. But "sensory issues" covers an enormous range of experiences, and understanding your specific sensory profile is the key to managing overload before it happens.
Some people are hypersensitive — stimuli that others barely notice feel intense or painful. Some are hyposensitive — they need more input to register sensation at all. Many are both, depending on the sense, the context, and their current energy level. Your sensory profile isn't static; it shifts with stress, fatigue, and overall nervous system load.
How overload accumulates
Sensory overload usually isn't caused by a single overwhelming event. More often, it's cumulative. Think of your sensory capacity as a container:
- Morning: the container is relatively empty. You handle the commute, background music, and conversation without much difficulty.
- Midday: the container is filling. The office lighting, keyboard sounds, and brief social interactions have been adding up.
- Afternoon: the container is nearly full. Something that would have been easy to handle at 9 AM — a colleague's perfume, a phone ringing, someone touching your shoulder — tips you over.
The trigger that causes the meltdown or shutdown was never the problem. It was the last drop in an already-full container. This is why sensory regulation is about managing the cumulative load, not just avoiding individual triggers.
Know Your Sensory Profile
Before you can regulate, you need to know what specifically costs you the most. Track your responses across the main sensory channels:
Auditory
- Are you sensitive to sudden sounds, continuous background noise, or specific frequencies?
- Do you seek out particular sounds (music, white noise, rhythmic patterns)?
- Can you filter out background noise to focus on a conversation, or does everything blend together?
Visual
- Do fluorescent or flickering lights bother you?
- Are busy visual environments (supermarkets, open-plan offices) draining?
- Do you prefer dim lighting, or do you need bright, clear light to function?
Tactile
- Are certain fabrics or textures intolerable?
- Does light touch (someone brushing past you) feel more uncomfortable than firm pressure?
- Do you seek or avoid deep pressure (tight clothing, heavy blankets, strong hugs)?
Olfactory and gustatory
- Do certain smells overwhelm you or trigger nausea?
- Are you a very restricted eater, or do food textures matter as much as taste?
Proprioceptive and vestibular
- Do you stim by rocking, bouncing, or pressing your body against things?
- Do you feel unsteady or disoriented in certain environments?
- Does heavy physical work (carrying things, pushing, pulling) feel calming?
Building Your Sensory Toolkit
The goal isn't to eliminate all sensory input — it's to have tools that modulate input to keep your container from overflowing.
Reducing input (for hypersensitivity)
- Ear defenders or Loop earplugs — reduce volume without eliminating sound entirely. Loop earplugs are discreet and effective for social settings; full ear defenders work for high-noise environments.
- Tinted lenses or sunglasses — FL-41 tinted lenses specifically filter the frequencies most problematic under fluorescent lighting. Regular sunglasses help for outdoor brightness.
- Clothing strategy — build a wardrobe of sensory-safe clothing. Seamless socks, tagless shirts, consistent textures. Buy multiples of things that work. Fashion is secondary to comfort.
- Fragrance-free zone — request fragrance-free policies in shared spaces where possible. Keep a scent you find pleasant (essential oil, familiar fabric softener on a cloth) in your bag for overwhelming olfactory environments.
Increasing input (for hyposensitivity or seeking)
- Weighted blankets or lap pads — proprioceptive input calms the nervous system. A 5–10 kg weighted blanket at night or a weighted lap pad during the day can reduce restlessness and improve focus.
- Chewing or oral input — silicone chew jewellery, crunchy foods, or strong flavours provide stimulating input that helps regulate alertness and anxiety.
- Movement breaks — jumping, bouncing on a therapy ball, wall push-ups, or hanging from a pull-up bar all provide proprioceptive and vestibular input. Schedule these every 60–90 minutes during sedentary work.
- Textured fidgets — keep a range available. Some days you need smooth; some days you need rough. Spiky balls, velvet fabric, kinetic sand, and metal fidget toys all serve different needs.
Creating a retreat space
Every neurodivergent person benefits from having at least one space that is fully under their sensory control:
- Controlled lighting (dimmable, warm-toned)
- Minimal visual clutter
- Sound insulation or controllable sound (white noise machine)
- Comfortable temperature
- Preferred textures (blankets, cushions)
- No demands — this space is for recovery, not productivity
If you can't dedicate a whole room, a corner with a comfortable chair, headphones, and a curtain can serve the same function.
Proactive vs. Reactive Regulation
Most people manage sensory overload reactively — they wait until they're overwhelmed, then try to recover. This works, but it's costly. Meltdowns and shutdowns have long recovery tails that can wipe out hours or even days.
Proactive regulation means intervening before the container fills:
- Sensory breaks — schedule 10–15 minute low-stimulation breaks throughout the day, even on days that feel manageable. Prevention is dramatically cheaper than recovery.
- Environmental scanning — when entering a new space, do a quick sensory audit. What's the lighting like? What's the noise level? Where's the nearest exit or quiet area? Plan your coping strategy before you need it.
- Energy-based decisions — on high-energy days, you can tolerate more sensory input. On low-energy days, reduce exposure proactively. Check your tracking data — if sleep was poor or masking was high yesterday, today's sensory capacity is reduced.
- Communicate up front — tell people what you need before overload hits. "I may need to step out for a few minutes" is easier to deliver calmly than trying to explain yourself mid-meltdown.
Sensory Regulation Is Not a Luxury
In a world that treats sensory sensitivity as fussiness, it can feel indulgent to prioritise your sensory needs. It isn't. Unmanaged sensory overload degrades every other aspect of functioning — mood drops, anxiety rises, focus scatters, and energy plummets. Managing your sensory input isn't about comfort; it's about maintaining the baseline conditions your nervous system needs to operate.
Track your sensory overload levels alongside your other metrics. The correlations will make the case clearly: when sensory load is managed, everything else improves.
